The Ideal Monitor Height and Distance to Prevent Neck Strain

Of all the adjustments you can make to a desk setup, where your screen sits is one of the most powerful, and one of the most commonly overlooked. The good news? It costs nothing to fix, takes a few minutes, and your neck will notice the difference within days.
Why Your Monitor Position Matters More Than You Think
Your head is heavy. The average adult head weighs around 4.5 to 5.5 kilograms and it sits balanced on top of your cervical spine. When your head is stacked neatly over your shoulders, the muscles of your neck barely have to work to hold it up.
For every centimetre your head drifts in front of your shoulders, the effective load on your neck muscles increases dramatically. Research into "forward head posture" suggests that a head tilted forward by just 15 degrees can place the equivalent of 12 kilograms of strain on the neck. At 45 degrees when looking down at our laptops, that load can climb toward 22 kilograms.
Your muscles don't experience this as a single dramatic injury. Instead, they hold that extra load for hours at a time, day after day resulting in a slow accumulation of tension that shows up as tension headaches, neck and shoulder pain, reduced mobility, and over time, changes to the soft tissues and joints of the cervical spine. This is what clinicians often informally call "tech neck."
The Ideal Monitor Height
The single most important principle is this: the top of your screen should sit at or just below your eye level. When you look straight ahead at your monitor in a relaxed, upright posture, your eyes should naturally fall on a point roughly 5 to 10 centimetres below the top edge of the screen. This is because your eyes have a natural "resting line of sight" that drops a little below horizontal . Positioning the screen so that the centre sits within this zone means your neck stays neutral while your eyes do the work.
To measure this yourself:
Sit the way you'll actually work first, then measure. Settle into your chair in a comfortable, upright posture with your feet flat and your back supported. Look straight ahead with your chin level. Wherever your eyes land naturally, that's the height the top third of your screen should occupy.
Raise the screen, don't lower yourself. People often slump down or crane up to meet a poorly placed screen. Monitor arms, adjustable stands, or even a sturdy stack of books under the base all work well.
The Ideal Monitor Distance
Distance solves our lean in problem , where you find yourself slowly drifting toward the screen to read small text, dragging your head out in front of your shoulders without realising it.
The widely accepted guideline are:
Position your monitor about an arm's length away — roughly 50 to 70 centimetres from your eyes. A simple test is to sit back in your chair and stretch your arm out toward the screen; your fingertips should just about brush it.
Bigger screens sit further back. A 27-inch or larger display generally needs to be pushed toward the far end of the range (or beyond) so you can take in the whole screen without constantly swinging your head from side to side. Smaller screens can sit a little closer.
If you're leaning in, the answer is usually text size, not distance. Rather than dragging the monitor closer when text feels small, increase your display's scaling or zoom level. This keeps your posture neutral while still making everything easy to read — the best of both worlds.
Eyes that are comfortable protect the neck too. Screen distance isn't only about posture; it also reduces eye strain. When your eyes are relaxed and the text is crisp, you're far less tempted to crane forward — which is exactly what we're trying to avoid.

Before you get back to work, run through these quick checks:
Sit upright with your feet flat, back supported, and shoulders relaxed.
The top of your screen is at or just below eye level.
Your gaze travels slightly downward to the centre of the screen.
The monitor is about an arm's length away.
Text is large enough to read without leaning in.
Your laptop (if used) is raised, with a separate keyboard and mouse.
Your head feels balanced over your shoulders, not pushed forward.
